It’s not a time for laziness or complete cessation of activity, but a precisely planned period aimed at maximizing physiological and psychological adaptations, leading to peak performance, also known as “supercompensation.” Scientifically speaking, tapering is a process designed to minimize accumulated fatigue while simultaneously maintaining or slightly increasing developed training adaptations, such as strength, power, or endurance.

The theoretical basis for tapering is Bannister’s Fitness-Fatigue Model. This model posits that every training session induces two opposing effects: a positive one (increased fitness, adaptation) and a negative one (accumulating fatigue). The level of readiness for effort (performance) is the difference between the current fitness level and the fatigue level. During heavy preparation, both of these indicators rise, but fatigue accumulates faster and also dissipates just as quickly. The goal of tapering is to allow for a sharp drop in the level of fatigue, while the fitness level, which declines much more slowly, remains high. The result is a window of time in which the difference between fitness and fatigue is greatest—this is peak performance.

The key to effective tapering is the manipulation of three main training variables: volume, intensity, and frequency. Scientific research, including meta-analyses by I. Mujika and S. Padilla, clearly indicates which of these variables is most important. Surprisingly for many, the most important element to maintain is intensity. Reducing intensity is the most common mistake, leading to a loss of form, also known as “detraining.”

The variable that must be drastically reduced is training volume. Studies suggest that the optimal reduction in volume during a taper is between 41% and 60% relative to peak volume. It is this reduction that allows for full tissue regeneration, rebuilding of muscle and liver glycogen stores, normalization of hormone levels (e.g., a drop in cortisol, an increase in testosterone), and repair of muscle micro-damage. This reduction doesn’t happen overnight but is spread out over time, which leads us to different tapering models. A sharp decrease in the number of workouts can lead to a feeling of sluggishness and a loss of coordination. It is better to train more frequently but for much shorter durations, than less frequently for longer.

The optimal length of a taper depends on the sports discipline and the scale of accumulated fatigue. It typically ranges from 7 to 21 days. Shorter, intense preparatory cycles require a shorter taper, while long-term preparations, such as for a marathon, may require up to a 3-week tapering period. It is standardly accepted that a 2-week taper is the golden mean for most athletes.

The practical application of these principles is simple but requires discipline. If your peak volume in marathon preparation was 100 km per week, a 2-week exponential taper could look like this: Week -2: volume reduced to 60-70 km, but with short intervals at race pace maintained. Week -1: volume reduced to 40-50 km, with a few very short, intense efforts. Similarly in strength sports: if the maximum volume was 200 working sets per week, in the final week it can be reduced to 80-100 sets, while still performing a few heavy reps on the main lifts to maintain nervous system activation.
